Instead, mastering basic postures establishes a solid foundation for a lifelong, rewarding practice. The following simple poses are perfect for newcomers, offering a balanced mix of stretching, grounding, and strengthening properties.

Child’s Pose (Balasana)Child’s Pose is the ultimate resting posture in yoga and serves as a safe harbor during any practice. It gently stretches the hips, thighs, and ankles while calming the nervous system and relieving stress. Whenever a session feels too intense, returning to this pose helps restore a sense of calm and refocuses the mind on steady breathing.

To practice Child’s Pose, kneel on the floor with the big toes touching and sit back on the heels. Separate the knees about hip-width apart and exhale as the torso lowers down between the thighs. Extend the arms forward along the floor with palms facing down, or rest them alongside the body. Rest the forehead gently on the mat, breathing deeply into the back and sides of the ribcage for several breath cycles.

This posture builds upper body strength in the arms and shoulders while deeply stretching the hamstrings, calves, and spine. Start on hands and knees in a tabletop position, placing hands slightly ahead of the shoulders with fingers spread wide. Press firmly into the palms, tuck the toes under, and lift the knees off the floor. Extend the sitting bones up toward the ceiling to create an inverted V-shape with the body. Keep a slight bend in the knees if the hamstrings feel tight, and focus on maintaining a long, straight spine.

Cat-Cow Stretch (Chakravakasana)This gentle dynamic flow synchronizes movement with breath to warm up the spine and relieve tension in the back and neck. It is an excellent sequence for individuals who spend long hours sitting at a desk, as it promotes spinal flexibility and stimulates the abdominal organs.

Begin in a tabletop position with wrists directly under shoulders and knees under hips. For the Cow phase, inhale deeply while dropping the belly toward the mat, lifting the chest and looking slightly upward. For the Cat phase, exhale completely while pulling the belly button toward the spine, rounding the back like a stretching cat, and lowering the chin toward the chest. Repeat this fluid motion back and forth for five to ten breaths.
